Training to failure sounds simple.
If the last few repetitions of a set are the hardest, it seems logical that pushing until you physically cannot complete another rep must produce the best results.
That idea has become deeply embedded in strength-training culture.
But resistance training does not appear to work on a simple:
failure = effective
non-failure = ineffective
rule.
Muscular failure is better understood as one end of a continuum of effort.
A set can stop:
- many repetitions before failure;
- a few repetitions before failure;
- one repetition before failure;
- or at the point where another full repetition cannot be completed.
The current evidence suggests that how close you train to failure matters, particularly when muscle growth is the goal.
Actually reaching failure itself appears much less important.
There is also no good evidence showing that muscular failure suddenly becomes a different training stimulus the moment you turn 40.
Much of the available research has been conducted in younger adults, but studies in older men broadly point in the same direction.
So the better question is not:
“Should I always train to failure?”
It is:
“How close to failure do I need to train, and when is going all the way actually worth it?”
What Does Training to Failure Actually Mean?
The term “training to failure” is used surprisingly loosely.
In research, definitions have not always been consistent. Some studies refer to muscular failure, others to concentric failure, volitional failure or repetition maximum training.
For practical purposes, momentary muscular failure means reaching the point where you cannot complete another full concentric repetition with the intended technique and range of motion despite attempting to do so.
For example, imagine you are performing dumbbell curls.
You complete your tenth repetition.
You attempt an eleventh with genuine effort, but you cannot complete the repetition through the intended range of motion.
That set has reached muscular failure.
That is different from stopping because:
- the set feels uncomfortable;
- your breathing is heavy;
- you decide ten reps is enough;
- or you think the next repetition might be difficult.
Failure refers to your ability to complete another repetition with the intended execution, not simply whether the set feels hard.
What Are Reps in Reserve?
A useful way to describe proximity to failure is repetitions in reserve, usually shortened to RIR.
If you finish a set and estimate that you could have completed:
- another five repetitions, you had around 5 RIR;
- another three repetitions, around 3 RIR;
- another repetition, around 1 RIR;
- no additional full repetitions, around 0 RIR.
RIR is useful because it gives us a way to talk about training effort without pretending that every productive set must end at failure.
But it is still an estimate.
Research examining people’s ability to judge how many repetitions they have remaining shows that RIR estimates are not perfectly accurate, although people can become better at judging them with practice and repeated exposure to hard sets.
You do not need to know with absolute precision whether you had exactly two or three repetitions remaining.
The more important idea is understanding approximately how hard the set was.
Do You Need to Train to Failure to Build Muscle?
In simple terms – No.
That is one of the clearest conclusions from the current research.
Multiple systematic reviews and meta-analyses have compared resistance training performed to muscular failure with training where sets were stopped before failure.
The overall finding is that training to failure is not required to increase muscle size.
A recent systematic review and meta-analysis comparing failure and non-failure resistance training found no significant hypertrophy advantage from taking sets to failure.
Earlier reviews have reached broadly similar conclusions.
That does not mean the effort you put into a set is irrelevant. The problem with simply comparing “failure” and “non-failure” is that non-failure training can describe very different situations.
A set stopped one repetition before failure is not the same training stimulus as a set stopped eight repetitions before failure.
Both are technically “non-failure”.
That is why proximity to failure may tell us more than the binary question of whether a set reached failure or not.
Getting Close to Failure Matters More Than Reaching Failure
A 2024 meta-regression examining proximity to failure found that hypertrophy tended to improve as sets were performed closer to failure.
Importantly, that analysis did not establish that actually reaching failure produces an additional hypertrophy benefit.
That gives us an important distinction:
For building muscle, getting reasonably close to failure appears more important than actually reaching failure.
This also explains why two non-failure programmes can produce very different results.
One might involve stopping sets when they are still relatively easy. Another might involve finishing most sets with only one or two good repetitions left.
Those are both non-failure approaches, but they are not equivalent in effort.

Is 1–3 Reps in Reserve the Best Range for Muscle Growth?
You will often see recommendations to finish most muscle-building sets with around 1–3 repetitions in reserve.
That is a reasonable practical guideline.
It should not, however, be presented as a scientifically proven optimal zone.
A controlled study comparing momentary failure with training at approximately 1–2 RIR found similar quadriceps hypertrophy between the two approaches over eight weeks.
The failure condition produced substantially greater acute neuromuscular fatigue.
That gives us a useful practical trade-off.
If similar muscle growth can be achieved while stopping slightly short of failure, taking every set all the way may create extra fatigue without a clear additional hypertrophy benefit.
So for many working sets aimed at muscle growth:
roughly 1–3 RIR is a sensible practical starting point.
But that does not mean:
- 4 RIR is automatically ineffective;
- 0 RIR is wrong;
- or 2 RIR is some uniquely optimal point.
The evidence does not support that level of precision.
Think of 1–3 RIR as a useful working range rather than a biological boundary where productive training begins.
Do You Need to Train to Failure to Get Stronger?
Again, in simple terms – No.
There is even less reason to view muscular failure as a requirement when maximal strength is the primary objective.
Systematic reviews generally do not show an advantage from failure training for strength development.
The most recent review found a small statistical advantage for non-failure training for dynamic strength, although that should not be interpreted as evidence that avoiding failure is inherently superior for every strength programme.
The broader point is more important:
You can become substantially stronger without taking every set to muscular failure.
Strength improves through appropriately challenging resistance training and repeated practice of the movements and loads you are trying to improve.
Exhausting the muscle completely is not required for that process.
This also means that sets aimed primarily at strength do not necessarily need to be taken as close to failure as many hypertrophy-focused sets.
What Is the Cost of Training to Failure?
Failure is not necessarily a problem.
But it has a cost.
A systematic review and meta-analysis examining the acute effects of failure training found that resistance training to failure generally produced greater:
- acute performance loss;
- neuromuscular fatigue;
- metabolic stress;
- and perceived exertion
than training stopped before failure.
Individual studies also show a clear pattern.
As sets are taken progressively closer to failure, people tend to experience greater reductions in repetition velocity, more discomfort and greater short-term fatigue.
That matters because a workout is not made up of one isolated set.
What happens in one set can affect the repetitions, load and execution you can maintain in later sets and exercises.
So the important question is not simply:
“Can I train to failure?”
It is:
“Is the extra fatigue worth what I am getting from it?”
More Fatigue Doesn’t Automatically Mean More Muscle Growth
One of the easiest mistakes to make in resistance training is to assume that the hardest-feeling session must also be the most productive.
That is not how adaptation works.
Training to failure can create more:
- burning;
- discomfort;
- loss of repetition speed;
- and short-term exhaustion.
But those sensations do not prove that the muscle-building stimulus was proportionally greater.
The study comparing failure with approximately 1–2 RIR is useful here.
Both approaches produced similar quadriceps hypertrophy, while failure created more acute fatigue.
That does not mean failure is ineffective.
It means:
more fatigue and more stimulus are not the same thing.
The aim is to create enough training stimulus to support adaptation while managing the fatigue that comes with it.
Does Training to Failure Take Longer to Recover From?
In the short term, generally yes.
Studies examining recovery after failure training often find larger reductions in performance and a slower return towards baseline than when sets are stopped earlier.
That does not give us a universal recovery rule. The practical question is whether the additional fatigue affects the work you want to perform afterwards — later in the same workout or in subsequent sessions.
If repeatedly reaching failure causes a large drop in your later sets, compromises other exercises or leaves performance noticeably reduced when your next relevant training session arrives, that matters.
Recovery should therefore be judged in the context of your overall programme rather than by assigning a fixed recovery period to every failure set.
Is Training to Failure Dangerous?
We do not have strong comparative evidence showing that muscular failure itself substantially increases injury risk.
That means we should avoid claims such as:
“Training to failure is dangerous for men over 40.”
The research does not justify that conclusion.
What we do know is that fatigue rises as sets approach failure. As fatigue increases, maintaining technique and control can become harder.
There is also an obvious practical difference between failing different exercises.
Missing the final repetition of a machine curl and missing the final repetition of a heavy free-weight squat are not practically identical situations, even if both technically represent muscular failure.
That does not mean one is automatically “safe” and the other “unsafe”.
It means the consequences of a failed repetition matter.
Exercise setup, spotters, safeties, load and your ability to control the movement are all relevant when deciding whether taking a particular set to failure makes sense.
The decision should therefore be based on the exercise and circumstances rather than a blanket rule based on age.
Does Training to Failure Change After 40?
There is no good evidence showing that turning 40 creates a new physiological rule for muscular failure.
Most of the direct failure-training research has involved younger adults.
That is a limitation, and we should not pretend otherwise. But we do have research in older populations.
A randomised trial in older men comparing failure and non-failure resistance training found improvements in strength, muscle thickness and functional outcomes without any additional benefit from routinely training to failure.
Other research in older men has broadly pointed in the same direction.
The older-adult data therefore broadly align with the wider literature rather than suggesting a separate age-specific rule.
Importantly, these studies do not establish that:
- people over 40 require more RIR;
- older adults cannot recover from failure;
- or failure becomes unsafe after a particular birthday.
That distinction matters.
Someone aged 45 who has trained consistently for 20 years may understand effort, exercise execution and fatigue management far better than someone aged 25 who started lifting three months ago.
Likewise, someone returning to training after several years away may need time to recalibrate what a genuinely hard set feels like.
Being over 40 tells us your age. It does not tell us your training experience.
When Might Training to Failure Be Useful?
If failure is not required, that does not mean it has no place in training.
There are situations where taking a set all the way can be useful.
When You’re Using Relatively Light Loads
When resistance is relatively light, proximity to failure appears to become increasingly important.
If you perform a set with a load you could lift 30 times but stop after 10 easy repetitions, that is very different from continuing until only a small number of repetitions remain.
Research using relatively light loads suggests that getting sufficiently close to failure may become more important for muscle growth than it is with heavier loads.
That does not mean every light-load set must reach absolute failure.
The more useful conclusion is:
As loads become lighter, getting sufficiently close to failure appears to become more important if muscle growth is the goal.
When You’re Doing Very Few Sets
There is some emerging evidence that pushing a limited number of sets very hard may become more useful when total training volume is deliberately very low.
For example, in a 2025 trial of resistance-trained men and women performing just one set per exercise, training to failure and stopping at 2 RIR produced similar strength gains, while several measures of hypertrophy tended to favour failure by generally modest amounts.
That is an interesting possibility rather than an established programming rule.
It does not tell us that every low-volume programme must use failure, but it reinforces the idea that the usefulness of failure can depend partly on how much total training you are doing.
When You Want to Calibrate Your RIR
People are not always good at judging how many repetitions they have left.
Someone may finish a set believing they had 2 RIR when they could actually have performed several more repetitions.
As a practical strategy, occasional exposure to failure can give you a reference point for what 0 RIR actually feels like, which may help you interpret your RIR estimates during other sets.
That does not mean you need to test failure constantly.
Think of it as an occasional calibration tool rather than a requirement for productive training.
When Might Stopping Short of Failure Make More Sense?
Stopping short of failure becomes increasingly useful when the fatigue from reaching failure starts to interfere with the rest of your planned training.
That might include situations where:
- you still have several hard sets to perform;
- you need to maintain performance across multiple exercises;
- you are using a heavy or technically demanding movement;
- another hard training session is approaching;
- or repeated failure noticeably reduces your ability to complete productive work.
This is where rigid rules become unhelpful.
You do not need a rule saying:
“Never take compound exercises to failure.”
Nor do you need one saying:
“Every final set should reach failure.”
Instead, ask:
What happens if I miss the next repetition?
And:
What will this failure set cost me afterwards?
The higher the cost of a missed repetition or the more the fatigue affects the rest of your training, the stronger the case for leaving some repetitions in reserve.
Should You Take the Last Set to Failure?
Of course, you can, but you do not have to.
There is no evidence that the final set of an exercise needs to reach failure simply because it happens to be last.
However, taking the final set to failure can sometimes be easier to accommodate because there are fewer sets afterwards for the fatigue to affect.
It can also give you occasional feedback about whether your RIR estimates are realistic.
For example, if you usually stop at an estimated 2 RIR but occasionally continue the final set and discover you can perform several more repetitions, your previous estimates were probably too conservative.
That can be useful information.
But the last set does not need to reach failure for the session to be effective.
Use it as an option, not a rule.
Should You Train to Failure on Every Set?
For most lifters, there is little evidence-based reason to make failure mandatory on every working set.
The research does not show a clear hypertrophy advantage from consistently reaching failure, while the additional acute fatigue is relatively consistent.
For strength, there is similarly little evidence that taking every set to failure improves results.
So rather than judging the quality of a programme by how many sets end in failure, consider what those sets are contributing and what they cost.
Training reasonably close to failure can provide a strong muscle-building stimulus without requiring every set to end when another repetition becomes impossible.
Failure can still be used.
It simply does not need to be the standard by which every productive set is judged.
A Practical Approach to Training Near Failure
There is no single RIR prescription that fits every exercise, every goal or every lifter.
The examples below are practical starting points derived from the broader evidence. They are not experimentally established prescriptions for every lifter or exercise.

Getting closer to failure also doesn’t mean progressively abandoning the technique or range of motion you intended to use simply to keep the set going.
The key principle is not to chase an exact RIR number on every set.
Instead, consider:
- what the exercise is trying to achieve;
- how much work remains;
- how close you need to get to failure to create a useful stimulus;
- and whether the fatigue produced is helping or interfering with the rest of your programme.

Occasional exposure to a well-controlled failure set on an appropriate exercise may help someone learn what muscular failure feels like, but it is not necessary on every set or every workout.
So, Should Men Over 40 Train to Failure?
You do not need to fear failure. And you do not need to chase it on every set.
However;
For muscle growth, getting reasonably close to failure appears to matter more than making sure every set actually reaches it.
For strength, reaching failure appears even less important.
And in both cases, going all the way generally comes with a greater fatigue cost.
That makes failure most useful when it is applied deliberately rather than automatically.
Consider:
- your goal;
- the exercise;
- the load;
- how much training volume you are doing;
- what work still remains in the session;
- and how the fatigue affects the rest of your training.
Don’t judge a set only by whether it ended in failure. Judge whether it was challenging enough to support your goal and whether the fatigue it created was worth the work you got from it.
