Carbohydrates After 40: Do Men Who Lift Weights Really Need Them?

Carbohydrates occupy a strange place in nutrition.

At one extreme, lifters are told they need plenty of carbs to fuel hard workouts, replenish glycogen and build muscle.

At the other, carbohydrates are blamed for weight gain, blood-sugar problems and poor body composition — with the suggestion that cutting them becomes increasingly important as you get older.

Neither view captures the evidence particularly well.

Carbohydrates are a useful source of fuel for resistance training. But that does not mean every strength workout requires a high carbohydrate intake, and current research does not show that simply eating more carbohydrate independently produces more muscle growth.

There is also no good evidence that healthy men should automatically start restricting carbohydrates simply because they have entered their 40s.

The amount that makes sense depends much more on your training demands, total calorie intake, goals, health and dietary preferences than on your age alone.

So rather than asking whether carbohydrates are good or bad, the more useful question is:

What role can carbohydrates play in your training, and how much does that role actually matter?


What Do Carbohydrates Actually Do During Strength Training?

Carbohydrates are broken down into glucose, which can be used for energy or stored in your muscles and liver as glycogen.

During resistance training, muscle glycogen provides some of the fuel required to perform repeated muscular contractions.

A 2025 systematic review and meta-analysis examining muscle glycogen during resistance exercise found that a resistance-training session reduced muscle glycogen by around 21% on average.

How much was used varied considerably, with longer sessions and those involving more sets generally producing greater glycogen depletion. But that does not mean a normal lifting session empties your glycogen stores: the average reduction was partial.

So resistance training clearly uses glycogen, but that alone does not establish that every lifter needs a high carbohydrate intake.

Using glycogen during a workout does not automatically mean you need a large or immediate carbohydrate intake after every session.

How important carbohydrate becomes depends partly on how much training you are asking your body to perform.


Do You Need Carbohydrates to Lift Weights?

Not in the absolute sense.

Carbohydrate is not technically classified as an essential nutrient because the body can produce glucose from other substrates. But “not essential” does not mean “not useful” — particularly when we are talking about training rather than survival.

The more useful question for someone who lifts weights is whether eating more carbohydrate actually improves their training.

A systematic review of carbohydrate intake and resistance-training performance examined 49 studies covering acute carbohydrate supplementation, glycogen depletion, short-term dietary changes and longer-term diets.

Most studies did not find that higher carbohydrate intake improved resistance-training performance. Notably, none of the 16 isocaloric comparisons — where calorie intake was controlled between conditions — found a performance advantage from consuming more carbohydrate.

For someone who has eaten normally and is completing a conventional strength workout, therefore, simply consuming more carbohydrate does not consistently improve performance.

But that conclusion changes somewhat as the demands of the workout increase.


When Do Carbohydrates Become More Useful for Training?

The evidence suggests that carbohydrate is most likely to help when carbohydrate availability has a realistic chance of becoming a limiting factor.

Longer or Higher-Volume Workouts

A short strength session involving a modest number of hard sets places different demands on your glycogen stores from a long bodybuilding-style session involving large amounts of work.

A 2022 systematic review and meta-analysis of acute carbohydrate feeding and resistance exercise found that consuming carbohydrate improved total resistance-training volume overall.

The subgroup findings are particularly useful.

Benefits were more apparent during sessions lasting longer than 45 minutes, following prolonged fasting and when participants performed more maximal-effort sets.

That does not mean that a 44-minute workout needs no carbohydrate while a 46-minute workout suddenly does.

The 45-minute finding comes from subgroup analysis, not a biological threshold.

The broader point is that carbohydrate appears more likely to help as a session becomes longer and involves a larger amount of demanding work.

Training After a Long Fast

Your nutritional state before training also matters.

If you’ve eaten normally during the day and train a few hours after a meal, adding extra carbohydrate immediately before your workout may offer little additional benefit.

If you train after a prolonged fast, the situation is different.

The acute carbohydrate meta-analysis found greater benefits when participants had fasted for at least eight hours.

Again, eight hours should not be treated as a magic cutoff.

It simply reinforces the idea that carbohydrate is more likely to improve performance when you begin training with lower immediate fuel availability.

That does not make fasted lifting inherently bad. It means someone who prefers to train first thing in the morning without eating may respond differently from someone training after a normal meal.

Multiple Demanding Sessions Close Together

Carbohydrate also becomes more relevant when recovery time is short.

If you train hard and then need to perform another demanding session only a few hours later, rapidly restoring muscle glycogen can become more important.

That situation can apply to athletes, people combining multiple forms of training or anyone completing two demanding sessions in the same day.

It is less relevant to someone lifting three or four times per week with many hours — or an entire day — between sessions.

For most recreational lifters, there is usually considerably more time to restore glycogen through normal eating rather than treating every workout as an emergency refuelling situation.


Do Carbohydrates Help You Build More Muscle?

Carbohydrate can help support an environment in which muscle growth occurs. Although, that is different from saying carbohydrate itself directly produces more muscle.

A 2026 systematic review and meta-analysis examining carbohydrate intake and muscle hypertrophy analysed 11 randomised trials comparing higher- and lower-carbohydrate intakes during resistance training.

Higher carbohydrate intake did not produce a statistically significant advantage for muscle growth.

Importantly, the result remained non-significant when the analysis was restricted to studies where calorie intake was matched between groups.

The certainty of the evidence was rated low, so this should not be interpreted as definitive proof that carbohydrate intake can never influence hypertrophy.

What it does tell us is that the evidence currently does not support the simple idea that:

more carbohydrate = more muscle.

Carbohydrate can still contribute indirectly.

If eating enough carbohydrate helps you perform more productive training, tolerate a high training volume, recover between demanding sessions or simply consume enough total energy, it can support the conditions in which muscle is built.

But that is different from carbohydrate having an independent anabolic effect.

Calories Matter Too: Carbohydrates Are Part of the Energy Equation

There is another reason carbohydrate intake can become relevant to muscle growth: carbohydrates contain calories.

Carbohydrate provides roughly 4 calories per gram. Protein provides roughly the same, while dietary fat provides around 9 calories per gram.

Changing your carbohydrate intake can therefore change your total calorie intake unless you compensate by changing the amount of protein or fat you eat.

This is one reason calorie-matched research is particularly useful when trying to determine whether carbohydrate itself produces an effect.

If one person eats more carbohydrate and more total calories than another, it becomes difficult to separate the effect of carbohydrate from the effect of simply consuming more energy.

And overall energy intake matters for muscle growth.

A meta-analysis examining energy deficiency and resistance-training adaptations found that prolonged and relatively large energy deficits impaired gains in lean mass compared with resistance training without an energy deficit.

Interestingly, strength gains were not significantly different overall.

This distinction matters.

You can become stronger while losing weight, but consistently eating too little energy can make adding new lean mass more difficult.

If You’re Trying to Build Muscle

If muscle growth is the priority, spending prolonged periods substantially below your energy needs can work against that goal.

That does not mean everyone needs a large calorie surplus. The evidence does not give us one precise surplus that is optimal for every lifter, and simply eating far more than you need is not a shortcut to proportionally greater muscle growth.

It does mean that adequate energy intake is part of the muscle-building equation.

Carbohydrate can contribute to that energy intake, but so can fat.

Once protein needs are adequately covered, the remaining calories in your diet can come from different combinations of carbohydrate and fat depending on your training, preferences and goals.

If You’re Trying to Lose Fat

If fat loss is the goal, a sustained energy deficit is the underlying requirement.

Carbohydrate can be reduced as part of creating that deficit, but it does not have to be eliminated.

The aim is to establish an appropriate overall calorie intake while maintaining adequate protein and productive resistance training.

If You’re Maintaining Your Weight

Muscle gain can also occur without deliberately eating in a surplus, although the likelihood and magnitude will vary between individuals.

The important point here is that carbohydrate itself does not determine whether you are in an energy deficit, at maintenance or in a surplus.

Eating enough energy can matter for muscle growth. That does not mean the extra energy has to come specifically from carbohydrate.


Can You Get Stronger on a Low-Carbohydrate Diet?

In simple terms – Yes.

The longer-term resistance-training literature does not show that a high-carbohydrate diet is required for strength gains.

In the systematic review discussed earlier, 15 of the 17 longer-term studies did not find a significant difference in strength development between higher- and lower-carbohydrate conditions.

So claims that you simply cannot get stronger without eating large amounts of carbohydrate are difficult to justify.

But the opposite conclusion would also go too far.

Evidence that you can gain strength on a lower-carbohydrate diet does not prove that eating less carbohydrate is better.

The usefulness of carbohydrate is likely to depend on what your training looks like.

Someone performing relatively short, moderate-volume strength sessions may be able to support their training with a lower carbohydrate intake.

Someone performing long, high-volume sessions frequently — or combining resistance training with substantial endurance work — is likely to place greater demands on carbohydrate availability.

The question is not whether low-carb diets “work”.

It is whether the amount of carbohydrate you eat supports the training you actually want to do.


Do Your Carbohydrate Needs Change for Strength Training After 40?

There is no good evidence that turning 40 creates a need to either increase or reduce carbohydrate intake specifically for strength training.

Direct research examining carbohydrate requirements in resistance-trained men in their 40s, 50s and beyond is limited. That means we should be careful about making age-specific recommendations that the evidence does not support.

As already outlined in this article, the broader resistance-training research suggests that the usefulness of carbohydrate depends much more on the demands of the training itself.

Those principles do not suddenly change at 40.

So rather than adjusting carbohydrate intake simply because of your age, consider the factors that actually affect how useful it is:

For strength-training purposes alone, there is currently no evidence-based reason to prescribe a different carbohydrate intake simply because a healthy lifter is over 40.


Do You Need Carbs Before Strength Training?

Not necessarily.

If you have eaten normally in the hours before a conventional lifting session, extra pre-workout carbohydrate may offer little additional benefit.

It becomes more relevant when training after a prolonged fast or before a longer, higher-volume session.

This does not require complicated sports nutrition.

A normal meal containing some carbohydrate before training is perfectly reasonable if it suits you. Equally, you do not need to force down a large bowl of oats, a sports drink or a specific number of grams of carbohydrate before every session simply because you lift weights.


Do You Need Carbs Immediately After Your Workout?

Usually, no.

Post-workout carbohydrate can help replenish the glycogen used during training.

The question is how urgently that needs to happen.

According to the International Society of Sports Nutrition position stand on nutrient timing, rapid carbohydrate intake becomes particularly relevant when glycogen needs to be restored quickly between demanding exercise sessions.

If you have another hard session coming within only a few hours, carbohydrate intake soon after training can therefore become more important.

If you have the rest of the day — or until tomorrow — before you train again, the urgency is much lower.

Normal meals containing carbohydrate can contribute to restoring glycogen over the recovery period.

So for most recreational lifters, there is little reason to panic about getting carbohydrate into the body the moment the final set ends.

The tighter the recovery window between demanding sessions, the more carbohydrate timing starts to matter.


What Types of Carbohydrates Should You Eat?

“Carbohydrate” describes a nutrient category. It does not describe the nutritional quality of a food.

Fruit, oats, beans and lentils contain carbohydrate. So do sweets and sugar-sweetened drinks.

Treating all of those foods as nutritionally interchangeable simply because they contain carbohydrate misses much of what matters about diet quality.

For everyday eating, useful carbohydrate sources can include:

Many of these foods also provide fibre, vitamins, minerals and other nutrients.

A large series of systematic reviews and meta-analyses examining carbohydrate quality and health found particularly consistent evidence around higher dietary fibre intake and whole-grain consumption across a range of health outcomes.

That does not mean every gram of carbohydrate needs to come from whole grains or high-fibre foods.

Context matters here too.

Close to training, some people find lower-fibre, easily digested carbohydrate foods more comfortable than eating a large high-fibre meal.

The useful distinction is not:

clean carbs vs bad carbs.

It is recognising that the foods supplying your carbohydrate also contribute to the overall quality of your diet.


Will Eating Carbohydrates Make You Gain Fat?

Carbohydrate is not uniquely fattening.

Like protein and fat, it contributes to your total energy intake, and consistently consuming more energy than your body uses can contribute to increases in body fat over time.

Carbohydrate can therefore contribute to excess energy intake, but there is no reason to treat it as uniquely responsible simply because the calories come from carbohydrate.

There is also another reason body weight can change when carbohydrate intake changes.

Your body stores carbohydrate as glycogen, and changes in glycogen storage are accompanied by changes in body water. A human study measuring both muscle glycogen and total body water found that carbohydrate loading substantially increased muscle glycogen alongside an increase in body water. Increasing carbohydrate intake after a period of relatively low intake can therefore increase scale weight without that increase necessarily representing body fat.

The reverse can also occur. Some of the rapid initial weight reduction seen when carbohydrate intake is substantially reduced can reflect changes in body water rather than body fat alone.

For body composition, these short-term movements on the scale should not be confused with longer-term changes in fat mass.


So How Much Carbohydrate Do You Actually Need?

There is no single carbohydrate target that every man who lifts weights needs to hit.

Sports-nutrition guidelines sometimes provide gram-per-kilogram carbohydrate ranges, but requirements vary considerably according to the amount and type of training being performed.

Applying an athlete-level target indiscriminately to every recreational lifter would create false precision.

Instead, think about carbohydrate intake in relation to your training demands.

If Your Training Demand Is Relatively Low

If you perform shorter resistance-training sessions a few times per week and are otherwise moderately active, you may find that a relatively modest carbohydrate intake is sufficient to support your training.

You do not need to eat like an endurance athlete simply because you lift weights.

If You Regularly Perform Higher-Volume Training

As the number of hard sets, session duration and weekly training volume rise, carbohydrate becomes more useful for supporting the work.

A moderate or higher carbohydrate intake may also make it easier to consume enough total calories when muscle growth is the goal.

If Your Training Demand Is High

If you perform long sessions, train frequently, combine lifting with substantial endurance exercise or sometimes train more than once per day, carbohydrate availability becomes increasingly relevant.

In that situation, aggressively restricting carbohydrate may be harder to reconcile with the amount of work you are asking your body to perform.

The goal is not to find the highest carbohydrate intake you can tolerate. Nor is it to find the lowest intake you can survive on.

It is to find an amount that fits your calorie needs, food preferences and training demands.

A Practical Way to Think About Carbs After 40

There is no universal carbohydrate prescription for every lifter.

The following are evidence-informed principles rather than personalised nutrition targets.

The practical message is not that for resistance training you should eat as much carbohydrate as possible. It is that carbohydrate intake should have a reason.

If more carbohydrate helps you fuel a demanding training programme, consume enough calories to support muscle growth and build a varied diet you enjoy, it can be useful.

However, if your training demands are lower and you prefer to eat less carbohydrate, there is no requirement to chase an arbitrary high intake.

Different carbohydrate intakes can support your training, calorie target, protein intake and overall diet quality, then personal preference can reasonably help decide between them.

Do You Need Carbs to Build Muscle?

No. Current evidence does not show that a high carbohydrate intake is required for muscle growth or that simply eating more carbohydrate increases hypertrophy when total energy is controlled.

Carbohydrate can still support muscle building indirectly by providing energy, helping fuel demanding training and contributing to adequate overall calorie intake.

Are Carbs Good Before Weight Training?

They can be.

So, Do Men Who Lift Weights Really Need Carbohydrates After 40?

You do not need to fear carbohydrates after 40. And you do not need to force yourself to eat huge amounts simply because you lift weights.

Resistance training uses muscle glycogen, so carbohydrate is a useful training fuel. But for a normal strength workout performed after eating normally, simply consuming more carbohydrate does not consistently improve performance.

Its value tends to rise as your training becomes longer, higher-volume or more frequent, or when recovery time between demanding sessions becomes short.

Carbohydrate also does not appear to independently drive muscle growth. Protein and adequate total calorie intake remain fundamental nutritional considerations, while carbohydrate can help provide the energy and training fuel that support the process.

So rather than asking whether carbohydrates are good or bad, match them to what you are actually trying to do.

Choose a carbohydrate intake that supports your training, calorie needs and goals — without treating either high-carb or low-carb eating as a requirement simply because you’re over 40.
